1. Cable Flys (Butterfly) – Chest Muscles: Cable pulls at shoulder height, step forward. Bring arms wide out until you feel a stretch in the chest, then bring them together in a controlled manner. Movement comes solely from the chest. 3 sets of 12–15 reps.
2. Lat Pulldown – Latissimus dorsi (Back Width): Lat pulldown bar on the upper cable pull, thighs under the pads. Pull the bar to the upper chest, squeeze shoulder blades together and press down. Wide grip for back width, narrow grip for back thickness. 3–4 sets of 8–12 reps.
3. Rowing – Middle Back & Rhomboids: Cable pull at the bottom, V-handle or rowing bar. Sit upright, pull the handle to the abdomen, squeeze shoulder blades together – elbows close to the body. Do not swing with your back. 3 sets of 10–12 reps.
4. Bicep Curls – Biceps: Cable pull at the bottom, curl bar with underhand grip. Elbows fixed close to the body, pull the bar up in a controlled manner until maximum contraction, slowly return. 3 sets of 12–15 reps.
5. Tricep Pushdowns – Triceps: Cable pull at the top, tricep bar or rope. Elbows fixed close to the body, push the attachment down until full extension, slowly return. With rope attachment, rotate hands outwards at the lowest point for maximum contraction. 3 sets of 12–15 reps.
6. Shoulder Lateral Raises – Lateral Shoulder Muscles: Cable pull at hip height, grasp the single handle of the opposite side. Bring the arm laterally up to shoulder height, elbow slightly higher than the hand. 3 sets of 15 reps per side.
7. Face Pulls – Rear Deltoids & Rotator Cuff: Cable pull at face height, grasp the rope. Bring elbows wide out and up, hands coming next to the ears. Essential for healthy shoulders and as a counterbalance to pressing exercises. 3 sets of 15 reps.
8. Leg Extension / Leg Curl – Quadriceps / Hamstrings: Ankle cuff on the lowest cable pull. Leg extension: Back to the machine, extend lower leg forward. Leg curl: Face to the machine, curl lower leg backward. 3 sets of 12–15 reps per side.
